Set up the screen at eye level and sit tall with the shoulders back; take a movement break every 30-45 minutes to roll the shoulders, squeeze the shoulder-blades together and open the chest; do simple daily posture exercises (chin tucks, doorway chest stretches, gentle cobra/bhujangasana); apply a warm compress and a warm-oil massage to the tight band; and strengthen the upper back over time. Keep the phone up at eye level rather than looking down.

Cautions
Posture-related upper-back ache eases with movement, stretching and a better set-up - but pain that is constant, severe or unrelieved by rest needs assessment. Ache that spreads down an arm with numbness, tingling or weakness suggests a nerve is involved. Never ignore upper-back or between-the-shoulder pain that comes with breathlessness or chest tightness.
